A beginner gym workout plan: organise your first week

Choose realistic training days, learn your equipment and build a workout log you can actually use.

Your first gym plan does not need to be complicated. It needs a clear place in your week, exercises you can perform confidently and a way to remember what you did. Start with a schedule you could repeat during an ordinary week.

Make the calendar realistic

Choose your training days before choosing a split. Include travel and changing time, and leave flexibility if work or family plans move. For context, the CDC adult activity guidelines include muscle-strengthening activity on at least two days each week. That is a general health guideline, not a requirement to begin with a demanding programme.

Build a session card

Before arriving, write down the movements you intend to practise. A coach or gym induction can help you choose suitable exercises and show you the setup. For each exercise, leave spaces for the equipment setting, weight, sets, repetitions and a short note about how it felt.

  1. Confirm where each piece of equipment is and how to adjust it.
  2. Start with a manageable version of the movement and practise control.
  3. Record what you actually completed, including changes to the plan.
  4. Keep an alternative for a busy machine or unfamiliar exercise.

Review the first week before adding more

Look at attendance, confidence with the exercises and whether the sessions fit your available time. If the plan was too long, shorten it. A repeatable routine gives you more useful information than changing every exercise after one session.

There is no need to test maximum weights to establish a starting point. Stop an exercise if it causes pain, and get individual guidance for injuries or medical conditions. Progress can begin with learning a setup or completing a consistent session.

Keep the plan and the record together

Use the TrainAI workout planner to organise your sessions, then use your completed workout history when reviewing the next week. Our guide to tracking progression explains what to compare.
